The 6 Worst Mistakes Your Trainer Is Telling You To Do


Don’t compromise your physique or risk injury by following empty training advice. Find out the 6 worst mistakes your trainer might be telling you!

1. Stand On One Leg

Probably one of the more common mistakes your trainer is teaching you is the notion that in order to really train your core muscles, it’s important that you balance yourself on an unstable surface. Let’s see a show of hands for the number of times this week you saw a trainer putting a client atop the flat side of a Bosu on one foot. With a dumbbell in one hand and a cable in the other, the client attempts to do lateral raises and biceps curls. This is a common example of balance training that’s been taken completely out of balance, so to speak.
You see, the first issue is one that trainers are reluctant to face, that you can stimulate the core better and more efficiently from a stable surface than an unstable one. That’s right. The strongest cores on the planet aren’t of those who stand on one leg, but rather those who lift a good amount of weight while planted squarely on both feet. Research has always been quite clear on this subject, in fact, but still the majority of trainers make this mistake. And your core isn’t the only thing being compromised.
Take our silly yet real example of the person on the Bosu. He’s trying to target specific bodyparts while at the same time working on balance. The fact of the matter is you can’t effectively stimulate muscle growth this way. No matter the goals, if you want to innervate and isolate muscle groups to help tone, add size or burn more calories, you have to overload the muscle. But since you can’t lift as much weight on an unstable surface, the bodypart-specific training is lost.
Trainers would do their clients a huge service if they focused on training bodyparts to their fullest potential because the better muscle they develop, the better the body will look and the more calories it’ll burn at rest. You want to strengthen your core? Save the core work for its own separate day. It’s time for trainees everywhere to start standing on their own two feet.

2. Straps Weaken the Grip

Here’s another major mistake. Trainers avoid pulling straps like the plague. You’ll hear reasons like, “It’s not a pure pull” and “You’ll weaken your grip” or “Your forearms will get smaller.” All of these sound convincing, but they don’t hold any water.
Research has discovered (and confirmed for hardcore bodybuilders) that the use of wrist straps offers a significant advantage compared to bare hands for weightlifting. On pull-ups, for example, straps allow subjects to complete an average of one extra rep on all sets performed. Same for dumbbell rows. In fact, straps have been shown to allow lifters to complete an average of two extra reps on all sets attempted. Two more reps than you’d normally be able to do.
What you need to realize is that being able to complete 1–2 additional reps on every set of your back workout with a given weight is better for developing back muscle and strength, no matter what your body type or physique goals. When you string those reps together over the course of weeks, months and years, do the math. That’s a lot of work either accomplished or missed, and all those extra reps happen to be those completed at or near muscle failure.
So regardless of what your trainer tells you, always use straps when hitting back. Never let your back development be at the mercy of your grip. If you can do dumbbell rows with 80 pounds for 10 reps without straps, but you choose to do 100-pound rows for 10 reps with straps, not only does your back benefit, but your grip will also be just as strong as before. By adding weight with straps, your grip doesn’t magically get weaker. Now if you want to build a stronger grip, train for grip and forearm strength some other time, just not when it can detract from the goal at hand.

3. Don’t Take Your Laterals and Front Raises Above Parallel

Arnold would probably still chuckle at this rule. He was known to take his dumbbells far beyond the point in which his arm was in the horizontal plane, but you wouldn’t hear any naysayers around him … (and neither should you).
Some misinformed trainers would have you believe that when you go above parallel with a dumbbell on isolation moves for delts, the muscles all of a sudden aren’t doing the work. The next time you hear that, ask, “So what muscle is moving the dumbbell above 90 degrees then?” You’ll likely get a blank stare. The fact is the delts are highly involved up to 130 degrees, which is about 40 degrees past the parallel. Not only that, but if you take the front raises above the 130-degree point, you actually engage the very tough-to-target low traps (another reason Arnold was set apart from the rest). The only reason you wouldn’t go above 90 degrees is if you have some pre-existing shoulder condition or injury that would prevent you from even trying it or are purposely trying to train within a partial range of motion.
If you’re going to limit the range of motion, do so from the bottom of the rep. Stop the motion of the dumbbell when it’s about 6–8 inches from touching your body. That approach will help you maintain constant tension in the middle delts on lateral raises as well as on your front delts during front raises.

4. Avoid the Smith Machine

Plainly said, the functional-minded trainer has so much difficulty comprehending why anyone would work inside a Smith machine. The fixed plane of the bar is too limiting; they can’t grasp why anyone would want to work in a Smith when everything on the machine can be done in a power rack or open space with free weights.
Here’s why. Similar to our discussion on balance training being taken too far out of context, machine avoidance is simply ridiculous. Isolating a muscle with leg extensions or preacher curls, or what’s arguably the greatest invention in the gym — the Smith machine — is absolutely worthwhile. Truth be told, sometimes you don’t want to worry about balance, but need to just focus 100% on overloading the muscle(s). The simple fact that the free-weight counterpart can be done doesn’t mean it always should be.
The long and the short of this point is that the Smith machine provides safety and the opportunity to remove stabilizers from the equation on compound exercises when simple fiber overload is the principle goal. No more, no less. Working on a Smith shouldn’t be grounds for patron removal. Should free weights be replaced with machines? Of course not. But the best minds in the gym understand the relevance of the Smith and can cogently incorporate it into a “balanced” repertoire.

5. Train Abs First

The four main muscles that make up the abdominals are the rectus abdominis, the internal and external obliques, and the transverse abdominis. Without question, the best abs program is one that incorporates exercises that focus on all of these areas. However, the best time to concentrate on these areas is not at the beginning of a training session, and it’s not really ideal to place ab work between other exercises during a session either.
A lot of misguided trainers will tell you it’s important to get ab training out of the way as soon as possible in your routine. We get what they’re attempting to do here — it’s a quick-fix solution for the dreaded abs training. As they see it, nobody wants to hit abs after a grueling leg session, for instance, so why not check them off the list first? Or trainers will simply chock it up to the fact that if you don’t hit abs quickly, most people will just skip doing them. But neither reason holds any merit — not even close. Hear us when we say you should never hit them first: You risk serious spinal instability by doing so and you subsequently cause your major lifts to suffer on top of it. Period.
The abs and core are critically important to the most fundamental exercises in the gym. The squat, deadlift and bent-over row are all dependent upon intra-abdominal pressure (the ability of the core to provide pressure that supports the spine from collapsing forward during exercise). If you exhaust your abs and core prior to a training session, you automatically put yourself at a disadvantage on all kinds of lifts, as well as other exercises that involve power, such as plyometrics. The perfect scenario that trainers should embrace is to attack bodyparts, schemes and plans first and cap it all off with aggressive abdominal and core-specific moves afterward. As long as other moves don’t follow after them, you can allow your abs to be completely fatigued and exhausted. A trainer won’t be able to provide you any firm physical reason why doing them first is best, so don’t.

6. Always Look Up

Pick a move: the squat, barbell row or bent-over lateral raise. Listen up and you’ll hear your trainer reminding you to look up for safety. Attention all trainers: Your clients are about to read something you’re not (but need to be) instructing them to do. Always keep your head in what’s called a neutral position. Craning your neck is never appropriate advice and could be catastrophic on the cervical spine, not to mention performance.
There are some form pointers that should be adhered to on virtually each and every exercise. Elements such as keeping your abs tight, knees slightly bent, chest up; these points are all pretty standard. But for whatever reason, trainers seem to think the most appropriate angle of the head and neck is whatever angle allows you to see yourself in the mirror. Nothing could be further from the truth.
On standing moves, looking back at yourself is just fine. But on bent-over moves, as well as on the king of all exercises — the squat — your eyes should be focused forward. But “forward” doesn’t mean “mirror.” Forward is wherever a neutral spine would direct your eyes. Take the bent-over row, for example. With your body bent-over about 45 degrees, your head should remain neutral, which means it’s 45 degrees to the floor too. From that position, you shouldn’t be able to look back at yourself in the mirror, but rather on a spot on the floor a few feet in front of you.
Same goes for “looking up” when you squat. Throwing off the natural arch in your spine, in this case the cervical spine, with perhaps hundreds of pounds of weight across your back puts a huge amount of pressure on the disks. Keep it safe by keeping your head neutrally aligned. You’ll be so much stronger and safer by remembering this key form fact.

USE KETOSIS TO TRAIN YOUR BRAIN TO SLEEP LESS



Learning to get by on less sleep is not an uncommon goal. Some people claim that sleep gets in the way of life — more time awake means more productivity, and more time to work on goals and hobbies.
Although I often stand by the mantra of “Listen to Your Body”, I understand the frustration people feel when they oversleep, or when they spend 10 hours a day in bed without feeling refreshed.
Due to my history of excessive sleeping (and often feeling guilty about it), I’ve become interested in various lifestyle tricks that appear to naturally reduce your body’s sleep need.
Thanks to the volume of email I receive, I’ve come across many anecdotal stories of how one lifestyle “trick” can reduce your brain’s sleep need by 1 to 4 hours per night. That trick is Ketosis.

What is Ketosis?

Ketosis simply refers to when your body uses fat for fuel instead of glucose.
Generally speaking, your body uses two types of energy: fat and sugar. Fat energy come in the form of “ketones”. Sugar fuel in the form of glucose.
Glucose is the “high octane” fuel. It’s efficient and powerful.
The majority of glucose fuel comes straight from the carbohydrates you eat. Since all carbohydrates are either simple sugars (e.g. glucose) or starches (which are just long chains of glucose), the amount of carbohydrates in your diet determines how much glucose you are feeding to your body.
Ketones come from either dietary fat (e.g. olive oil, bacon) or body fat. When glucose supply is high, however, your body switches off the majority of ketone production.
Technically, your body is always producing ketones. So you’re always “in ketosis”. But the phrase “ketosis” is usually used to refer to extreme cases of glucose deprivation, when your body drastically ramps up its ketone production.
If you eat less than 20 grams of carbohydrates per day, for example, your body will have no other option but to enter ketosis.

Ketosis and Sleep

I’ve received a few e-mails from people who, when they follow a low-carb diet, experience a reduced need for sleep. One reader writes:
I have found over the years that my mental acuity is MUCH better when I am IN ketosis vs. when I am not ketosis.

On sleeping and ketosis: my natural sleeping cycle while glycogenic is 6hrs @night with one or two  20min naps during the day, my natural sleeping cycle while ketogenic is just over 5hrs @night with one slightly longer nap during the day (30 mins).
Another reader writes:
I sleep probably 5.5 hours a night, without an alarm clock, and sometimes (if I can get away with it) take a 45 minute nap during the day. I’ve not been eating well lately, but when I was doing Atkins, my energy shot up even more and daytime naps were not needed at all.
My fiancé on the other hand, *needs* to sleep 10 hours a day (according to her), often takes naps at any hour and for any reason, and is in general pretty lazy. When she was trying out the Atkins diet with me a few months ago, she was shocked at how she was only needing 6 hours of sleep, and had solid energy from 6AM to Midnight, every day!
Atkins, of course, refers to the popular low-carb, ketogenic diet.
My personal experiences have the same results: When I am more ketogenic, I sleep less — like I mention in The Power Sleep Program, I generally need 6 hours or less per day, quite different from the 10+ I needed several years ago when I was less concerned about what I put in my body. Given that I don’t use an alarm clock (except on occasions) I can only assume that this is a natural decrease in sleep need.

I did some searches on various low-carb online forums and found that the experience of sleep reduction is quite common while on ketosis. This appeared to be either good news or bad news to some people. Some like the idea of having a couple extra hours of alertness per day. Others felt it exacerbated their already-present difficulty in falling asleep. I’m not judging either response, but both were present.

Why Does Ketosis Reduce Sleep Need?

Unfortunately, not much scientific research has been done on the connection between ketosis and sleep (if any — I found nothing in my search). So I can only speculate as to why ketosis might reduce sleep need.
My best guess comes from the idea that brain health is sleep health.
When your brain has lots of available energy, it can conduct the sleep process more efficiently. If you obtain the most important stages of sleep (stage 3, stage 4, and REM) more efficiently, then your brain might need less sleep time overall.
As it turns out, ketosis can be a great way to feed your brain lots of sustained energy.

Ketosis => More Energy for the Brain?

As I mentioned earlier, glucose is the “high octane” fuel when compared to ketones.
Evolutionarily speaking, there was just enough glucose available each day for the brain and muscles. The brain, being a powerhouse of energy consumption (20% of the calories you eat are used by the brain, while weighing just 2% of the total body mass), took up most of the glucose available from plant sources. The rest went to muscles. Remember, humans went 2.5 million years without grains, legumes, or sugary dairy products. Ketones fueled the heart, kidneys, etc.
In today’s world it’s not uncommon to consume large amounts of carbohydrates per day. The typical American averages around 400 grams (though often more). This overload of high octane fuel can burn out cells, including brain cells, leading to poor glucose metabolism.
(That is: The insulin roller coaster caused by the modern diet eventually forces brain cells to become resistant to insulin, thus allowing less glucose to be used.)

The good news is that the brain can use both ketones and glucose for fuel. The availability of ketones can reduce the brain’s daily glucose requirement down by 60%, or down to about 25 or 30 grams.
The only problem is that ketones have to be present (in large enough amounts) for this benefit to occur, and they can only be present when you’re in ketosis.
This might be why many people experience improved mental clarity (and reduced sleep due to improved sleep quality) while on a low carb diet.

How Much For Ketosis?

How many carbs per day are you allowed for your body to enter ketosis?
It depends.
0 – 50 grams per day will put you in ketosis. 50 – 100 grams will put you in partial ketosis. 100 – 150 grams is a nice balance, where most glucose is used for the brain and muscles, but the remaining organs use ketones (as per their preference).
The actual numbers change depending on your activity level. Lots of exercise will use whatever glucose/glycogen available, which means more ketones must be produced for the brain.
All the foods you’ve eaten in your lifetime also affect the numbers. Has a high-grain/sugar diet in your upbringing caused a severe level of insulin resistence?
And, of course, genetics and your overall “metabolism” affect the numbers. Some experts believe that some people have “carb-type” metabolisms, perhaps from ancestry ranging back to locations near the equator, where plants were available year round; others might have “protein-type” metabolisms — their ancestors might have lived in northern tundras, where meat was the only option for survival during winter months. I’m not 100% sold on this theory, but it might have validity.
And lastly, the type of carbohydrate matters. Carbs from fibrious fruits and veggies affect the body differently than, say, the sugar found in Coca-cola’s latest health gimmick, “Vitamin Water”. :)

The Catch

Entering ketosis isn’t exactly easy for the first week or two. You may experience headaches, irritibility, or even anxiety. Your body has to adapt to a new metabolic mode, and it doesn’t come without its share of growing pains. During the first week or two of ketosis, your gene expression is changing, your brain cells are adapting to a second source of fuel, and your hormone and neurotransmitter levels are re-stabilizing (serotonin levels, in particular, go through a rehaul when you change carbohydrate consumption).
(Oh, and did I mention that fighting those sugar cravings isn’t exactly easy?)
Some people might say that ketosis is therefore dangerous, that you should listen to your body and bring back the sugar. But keep in mind your body doesn’t always know what’s right for it. The symptoms associated with nicotine withdrawl don’t suggest that you should listen to your body and start smoking again. Same goes for sugar.

Is Ketosis Worth It?

The ketogenic state is advantageous for some people, but not for all.
Ketosis is useful for those who are looking for aggressive weight loss; It might be temporarily necessary for those with diabetes; And it might be a good short-term dietary choice for those looking to fix poor glucose metabolism.
Overall, however, there’s one huge, unavoidable caveat: to enter ketosis you must limit the nutrient-rich fruits and vegetables, which I believe should be the base of any healthy diet.
That’s why I believe you should eat 100-150 grams of carbohdryates per day from plant sources — get the nutrients from plants without overloading your body with high-octane glucuse. For me, the occasional ketogenic diet is used to lose a bit of fat if I’ve fallen off the wagon.

Other Benefits of Ketosis

Ketosis might be worth trying if you want a bit of extra mental clarity and/or reduced sleep need. Of course, these benefits might only appear after a week on the diet.
To end this article, here are a couple other ketosis benefits I’ve picked up from various sources:
  • One of the primary indicators of Alzheimer’s Disease is poor glucose metabolism. Feed your brain some ketones and you may be protecting yourself from cognitive decline.
  • The most obvious benefit is massive amounts of fat loss. Great for getting rid of belly flab and letting your muscles show.
  • It’s a great way to overcome a sugar/carb addiction. Living free of addiction is extraordinary, and sugar is perhaps the most addictive substance in the common diet. Sugar cravings are controllable, but only if you train your body to function without it. (I’ve got nothing against the occasional treat. I’ll gladly take a slice of gluten-free cake on my birthday.)
  • It’s also a great way to train your body to function on less frequent meals. Food cravings ever 3-5 hours is really your body screaming to replenish its glucose supply — it’s not so much the food you crave, but the carbs. It’s strangely convenient to live life without the next meal constantly on your mind.
But, of course, your mileage may vary.

Именно скелетные мышцы мы будем рассматривать в рамках материала данного сайта, т.к. скелетная мускулатура и формирует образ атлета.

Мышечная ткань представляет собой клеточную структуру и именно клетку, как единицу мышечного волокна, нам предстоит сейчас рассмотреть.

Для начала следует понять структуру любой клетки человека:

Как видно из рисунка, любая клетка человека имеет весьма сложное строение. Ниже я приведу общие определения, которые будут встречаться на страницах данного сайта. Для поверхностного рассмотрения мышечной ткани на клеточном уровне, их будет достаточно:

Ядро – «сердце» клетки, в котором содержится вся наследственная информация в виде молекул ДНК. Молекула ДНК представляет собой полимер, имеющий вид двойной спирали. В свою очередь, спирали представляют собой набор нуклеотидов (мономеров) четырех видов. Все белки нашего организма закодированы последовательностью этих нуклеотидов.

Цитоплазма (саркоплазма – у мышечной клетки) – можно сказать, среда, в которой находится ядро. Цитоплазма представляет собой клеточную жидкость (цитозоль), содержащую лизосомы, митохондрии, рибосомы и другие органеллы.

Митохондрии – органеллы, обеспечивающие энергетические процессы клетки, такие как окисление жирных кислот и углеводов. В ходе окисления происходит выделение энергии. Данная энергия направлена на объединение Аденезиндифосфата (АДФ) и третьей фосфатной группы, в результате чего, образуется Аденезинтрифосфат (АТФ) – внутриклеточный источник энергии, поддерживающий все процессы, происходящие в клетке. В ходе обратной реакции вновь образуется АДФ, а энергия высвобождается.

Ферменты – специфические вещества, имеющие белковую природу, которые служат катализаторами (ускорителями) химических реакций, тем самым значительно увеличивая скорость протекания химических процессов в наших организмах.

Лизосомы – своего рода оболочки округлой формы, содержащие ферменты (порядка 50). Функция лизосом – расщепление с помощью ферментов внутриклеточных структур и всего, что клетка поглощает извне.

Рибосомы – важнейшие клеточные составляющие, служащие для образования молекулы белка из аминокислот. Формирование белка определяется генетической информацией клетки.

Клеточная оболочка (мембрана) – обеспечивает целостность клетки и способна регулировать внутриклеточный баланс. Мембрана способна контролировать обмен с окружающей средой, т.е. одной из ее функций является блокирование одних веществ и транспорт других. Таким образом, состояние внутриклеточной среды остается постоянным.

Мышечная клетка, как и любая клетка нашего организма, также имеет все вышеописанные составляющие, однако крайне важно, чтобы Вы поняли общее строение конкретно мышечного волокна, которое будет описано в следующей статье.

Atlas Stone Training: The World Is In Your Hands


Train with Atlas stones to get stronger, more explosive, and more powerful. Whether you're a fighter or just want a fit physique, you can train like a Titan.



Former Strikeforce and K-1 heavyweight champion Alistair Overeem recently accredited his gargantuan frame to training with Atlas stones. Atlas stone training is certainly a tried and tested workout used by MMA's strongest athletes, but can it work for you? The answer is a resounding yes!
Atlas stones are most commonly associated with the World's Strongest Man competition, though they need not remain in the exclusive domain of the strongman. Their awkward shape and unusual center of gravity when lifted allows them to promote the need for strong stabilization and dynamic re-centering of an athlete's balance throughout the range of motion of an Atlas stone load.
Titanic Strength ///
Want to break a triangle attempt and pick your opponent up and slam him like Rampage did Ricardo Arona? If Rampage wasn't as strong as a bull, there is no way he would have escaped the triangle, let alone executed such a devastating KO-inducing slam.
Today's MMA athlete requires a solid, constantly improving level of strength. Atlas stones, as with all strongman-style implements and exercises, will help you develop this. They are fantastic for developing hip extension, explosive starting strength (simply to get them off the ground), as well as developing tremendous crushing (isometric) strength. Lifting an Atlas stone engages your erectors, lats, rhomboids, shoulders, and pecs.
Isometric strength is of particular use to the MMA athlete. Overwhelming strength can wear out your opponent quickly. If two fighters clinch, but one fighter is two times stronger than the other, obviously the weaker fighter will tire first. When the weak fighter exerts 100 percent, his opponent can counter with 50 percent.
Despite the aforementioned benefits, Atlas stone training, like all training, should only be undertaken with professional coaching. Anyone can purchase Atlas stones, but not many people can teach you how to train safely and effectively. Mastering bodyweight drills and acquiring a solid foundation in traditional lifts such as the deadlift, squat and overhead press are essential before graduating to Atlas stones.
Atlas stones can be homemade or purchased at slatershardware.com. A quality stone is worth the investment. Protective sleeves for the forearms are recommended to keep the athlete safe, though you can certainly train without them. Competitive fighters do not need the added pain of raw, torn forearms, especially when considering the potential for infection that fighters have. Neoprene elbow sleeves or even rugby forearm protectors are cheap and work nicely.
Chalk is important for grip. It will certainly reduce the effect of sweat on your grip. If your gym does not allow chalk, you're in the wrong gym. Tacky (adhesive paste) is common among strongmen. It adds an extra dimension to your grip, but it is both awkward to apply and remove. It is better for fighters to perfect their grip using chalk; it will transfer to their handling of a sweaty opponent much more effectively.
Atlas stones lend themselves to a variety of exercises. These can include shouldering, carrying for distance, and squatting.
Atlas Stone Load ///
Use this step-by-step guide to loading an Atlas stone:
  1. Straddle the stone with a wide stance. Have the stone between your legs. Imagine a steel rod runs through your ankles and the center of the stone.
  2. Initiate the lift by bending over and cupping your arms around and under the stone. Crush it with a strong arm and chest squeeze.
  3. Grasp the stone hard. Drive your hips down while pulling the stone into your body toward your groin. This can't be achieved without a hunched lower back. Lower back and rounded back strength are crucial to successful, injury-free stone lifting and MMA competition.
  4. From the lap, maintain a solid squat stance and explode the hips forward and upward, rolling the stone up your body and transferring your hands from underneath the stone to the top of it. In doing so, you will stand as tall as possible in order to load the stone. The result is triple extension: ankle, knees, and hips. Always maintain a tight squeeze on the stone, just as you would an opponent.
  5. Load the stone onto the platform. I use loading platforms or two large tires stacked on each other. Always ensure you have a spotter ready to steady the stone if needed. Return to the floor and repeat as required. Thick gym matting is recommended to drop the stone on.
Atlas Stone Zercher Squat ///
Barbell Zercher squats are used frequently within a standard MMA circuit. They require much greater hip flexion than the standard back squat, while maintaining a more upright torso. The result is increased glute and hamstring activity, as well as greater core activation because the bar is positioned in front of the body.
Performing the exercise with an Atlas stone adds even more challenge to the core and posterior chain—the lower back, glutes, and hamstrings—due to the dynamically changing center of gravity (COG) of the stone.
This is an advanced version of a Zercher squat employed only when the athlete is suitably developed and stands to gain something from the exercise. Follow the steps below to execute correctly:
  1. Straddle the stone with a wide stance. Have the stone between your legs. Imagine a steel rod runs through your ankles and the center of the stone.
  2. Similar to an Atlas stone load, bend and cup the stone with your arms in a crush grip. Drive your hips down, and pull the stone into your lap.
  3. From this position, maintain a solid squat stance and explode upward until upright. The stone should be grasped and held isometrically, giving increased upper back and chest engagement.
  4. Ensure you have a wider-than-shoulder-width stance. Lower under control while maintaining an upright posture and grasping the stone tight into your body. Pause at the bottom position, then repeat. Drive up, contract your glutes, and press through your heels.
Weight of the World ///
Atlas stone loading can be used to develop maximal strength with heavier stones. It can be used to develop strength endurance by performing multiple reps of a lighter stone (or series of stones) for time. Both qualities will carry over to your fight strength. In choosing what weight of stone to use, it is important to take into account strength and competence with Atlas stones. Atlas stone training can play a great part of a fighter's strength program. You just need to be smart about when and how you implement them.

Перекосы таза и разная длина ног


Довольно часто травмы позвоночника происходят из-за разной длины ног. Такое явление встречается нечасто по сравнению с подвывихами крестцово-подвздошного сустава, которые обуславливают разную высоту подвздошных костей относительно позвоночника. Если в одном из сочленений таза вдруг "съедет" крестец, это может обусловить видимые нарушения симметрии в развитии мышц, как плечевого пояса, так и ног. Безусловно, подобные нарушения обязательно скажутся на выполнении упражнений. Когда Вы займетесь становыми тягами и приседаниями со штангой, тотчас же дадут о себе знать серьезные проблемы. Вследствие этого, позвонки могут "съезжать" посередине спины (то есть в нижней половине грудного отдела). Все эти проблемы могут обернуться значительным дискомфортом в пояснично-крестцовой области, обусловленным большой механической перегрузкой, что нормально для структур.

Тесты для низа тела


Тест №1: Подъем прямой ноги
Этот тест позволяет нам определить уровень активации ягодичной мышцы, который достигается при прямом положении ноги. Аналогичная активация достигается при выполнении некоторых упражнений. Например, при разгибании бедра во время выполнения румынской тяги. Что ж, Вы уже получили представление о том, с чем это можно сравнить, теперь давайте перейдем непосредственно к выполнению самого теста.
Исходное положение
Встаньте в упор стоя на коленях, обопритесь на локти. Дотянитесь коленом одной ноги до локтя. Эта нога должны быть максимально согнута в бедре и в колене. Передняя сторона бедра должна быть плотно прижата к ребрам. Вторая нога должна быть выпрямлена, отведена назад и упираться в пол (см. фото). Тестировать мы будем именно прямую ногу.
Выполнение теста
Для того, чтобы выполнить этот тест поднимите выпрямленную ногу настолько высоко над полом, насколько это возможно. Убедитесь, что нога прямая, старайтесь не сгибать ее (небольшой изгиб, около 15 градусов, конечно допустим). Кроме того, продолжайте следить за тем, чтобы бедро второй ноги оставалось плотно прижатым к ребрам. Если вы сможете оторвать бедро и колено прямой ноги хотя бы на 5-7 сантиметров от пола без чрезмерных усилий – Вы прошли тест.
Если же вы не можете поднять отставленную ногу, сохраняя при этом туловище неподвижным, или если это требует от Вас слишком больших усилий, чтож, в таком случае Вам есть над чем поработать.
Тест №2: Подъем согнутой ноги
Прежде всего, даже не думайте пропускать этот тест только потому, что Вы успешно справились или... провалили предыдущий. Этот тест определяет состояние Вашей ягодичной мышцы совсем другим образом, так что важно провести оба теста.
Тест на согнутую ногу имитирует ту физическую нагрузку, которую ягодичные мышцы получают во время различных двигательных упражнений, таких, как бег, прыжки и т.д. Очень наглядно продемонстрировано напряжение мышц спринтера во время бега на фото №2. Также этот тест имитирует ту нагрузку, которую получают ягодичные мышцы при выполнении таких упражнений как болгарские приседания (выпады) и т.д.
Исходное положение
Для выполнения этого теста Вам понадобится теннисный мячик (я немного лукавил, когда говорил, что можно будет обойтись совсем без спортивного снаряжения). Вы должны лечь на пол. Ноги согните в коленях, ступнями упритесь в пол (см фото). Поместите теннисный мячик на нижнее ребро и прижмите его передней стороной бедра одной ноги, как показано на фото.
Выполнение Теста
Не меняя исходного положения и не выпуская теннисный мяч, поднимите таз настолько высоко от пола, насколько возможно. Чтобы пройти тест, Вы должны быть в состоянии выполнить десять последовательных повторений в заданном темпе, не ослабляя нажим на теннисный мяч и не давая ему укатиться совсем. Вы также должны быть в состоянии подняться от пола настолько высоко, чтобы Ваше бедро, колено и подмышечная впадина находились на одной линии (см. фото). Если у Вас получается удерживать теннисный мяч, но при этом Вы не в состоянии поднять бедра на заданную высоту, Вам необходимо прибегнуть к специализированному прогрессивному комплексу упражнений, описанному ниже.
У каждой медали две стороны.
Я уже говорил, но на всякий случай повторю еще раз: не забывайте выполнять тест как на правой, так и на левой стороне (тела). Если у Вас отличные результаты на одной стороне, это не значит, что они будут таким же и на другой.
Учитывая это, если обе Ваши ягодичные мышцы работают недостаточно хорошо, дайте каждой из них дополнительную нагрузку в соответствии с корректирующими упражнениями, описанными ниже. Однако, если одна мышца работает в должном режиме, а вторая нет, Вам придется выполнять упражнения с некоторыми поправками. По этой причине, упражнения, развивающие обе стороны тела, такие как приседания с нагрузкой или становая тяга, могут создать ненужный, а, возможно, и опасно высокий крутящий момент, потому что на одну сторону идет большая нагрузка, чем на другую. Представьте, что было бы, если бы Вы наклонились вперед, а кто-то подошел и сильно потянул Вас в бок. Тот же самый эффект наблюдается при каждом приседании с нагрузкой или становой тяге, если мышцы с той и с другой стороны развиты неравномерно. Если это про Вас, то помимо корректирующих упражнений Вам придется выполнять некоторые другие упражнения, представленные ниже. Я бы посоветовал Вам, включить в свою программу упражнения, тренирующие одну из сторон тела, такие как приседания на одной ноге или румынская тяга на одной ноге – это будет намного безопаснее и эффективнее при неравномерном развитии мышц.
Для тех, кто поднял флаг победы.
Если Вы - одна из тех... которым удалось успешно пройти тест и на правой, и на левой стороне, поздравляю: Вы точно не входите в клуб людей со слабыми ягодичными мышцами. Теперь, включите упражнения из теста в Вашу разминку или выполняйте их уже в конце тренировки, чтобы поддерживать высокий уровень силы и функциональности мышц. Это поможет Вам активировать ягодичную мышцу на 100% каждый раз, когда вы выполняете упражнения на нижнюю часть тела.
Тем, у кого возникли проблемы при выполнении теста.
Несмотря на то, что оба вышеописанных теста отлично подходят на роль упражнений, они не принесут Вам пользы, если вы физически не в состоянии их выполнить. Именно поэтому, ниже я предлагаю Вам специализированный прогрессивный комплекс упражнений. Эти упражнения натренируют Ваши ягодичные мышцы, помогут им набрать силу и прийти в форму, которая позволит Вам успешной проходить тесты.... и фраза «недостатки фигуры скрываются смелостью её демонстрации» была не про Вас. Я рекомендую включить эти упражнения в Вашу постоянную программу тренировок; они сделают тренировки ягодиц наиболее эффективными.
Корректирующий комплекс упражнений.
Подъем прямой ноги.
Чтобы не путать Вас, да и себя... я назову описанный выше тест на подъем прямой ноги из положения стоя на локтях – уровень 3. Это продвинутый уровень.
Далее речь пойдет об уровне 2 (промежуточный уровень).
Уровень 2: Подъем прямой ноги.
Начните из исходного положения, описанного в тесте на подъем прямой ноги, но вместо того, чтобы поднять всю ногу как показано в тесте, просто поднимите колено от пола так, чтобы пятка, лодыжка, колено, и бедро находились на одной линии (см. фото). Задержитесь в таком положении на 5-10 секунд, затем вернитесь в исходное положение. Повторите 5-10 раз. Выполняйте 2-3 раза в неделю в течение 1-2 недель и затем перейдите на уровень 3 (тестовый уровень). Если после 2 недель, Вы еще не достигли уровня 3 – продолжайте тренировки в течение еще одной недели, а затем снова пройдите тест. Если у Вас совсем не получается выполнить это упражнение, попробуйте описанный ниже уровень 1.
Уровень 1: Подъем прямой ноги для начинающих.
Если уровень 2 для Вас слишком сложен, выполняйте в течение нескольких недель упражнения первого уровня, а затем перейдите на уровень 2 и, наконец, на уровень 3.
Для выполнения этого упражнения Вам потребуется скамья. Исходное положение – такое же, как описано выше, но выполнять упражнение надо на скамье (см. фото).
Из этого положения поднимите вытянутую назад ногу насколько возможно, так же, как описано в самом тесте, не отклоняйтесь от исходного положения и не сгибайте колено рабочей ноги. Задержите ногу на максимальной высоте на 5-10 секунд. Повторите 5-10 раз, после чего поменяйте ногу. Выполняйте это упражнение 2-3 раза в неделю в течение 1-3 недель, после чего перейдите к уровню 2.
Подъем согнутой ноги.
Этот раздел включает в себя те же уровни, что и предыдущий (подъем прямой ноги). То есть, тест, который Вы проходили вначале, мы будем считать продвинутым (третьим) уровнем.
Ниже, речь пойдет о более легкой версии теста, которую мы называем промежуточным уровнем и одновременно уровнем для начинающих. Эти два уровня объединены в один, поскольку, в отличие от предыдущего упражнения, для данного упражнения существует только один облегченный вариант.
Как и при тестировании, Вам понадобится теннисный мяч..
Упражнение выполняется точно так же, как описано в тесте, за исключением одного пункта: Вы "обнимаете" свое согнутое колено, сильно прижимая его к груди, как показано справа. Таким образом, даже если у Вас недостаточно натренированы мышцы пресса и ягодичная мышца, Вы все равно сможете успешно выполнить данное упражнение. Далее вы отрываете таз от пола, как описано в тесте, не отпуская прижатое к груди колено. Выполняйте это упражнение 2-3 недели, по 2-3 раза в неделю. Задерживайтесь в наивысшей точке на 5-10 секунд, и выполняйте по 5-10 подъемов. Делайте по 1-2 подхода для каждой ноги. После 1-3 недель снова пройдите тест.
Все еще проблемы?
Если после нескольких недель выполнения вышеописанных упражнений для первого и второго уровней, Вы все еще не в состоянии перейти на продвинутый уровень, попытайтесь растянуть сгибающие мышцы бедра до максимально возможной степени — и в течение дня, и перед выполнением описанных упражнений.
В сущности, сгибающие мышцы бедра выполняет функции, противоположные функциям ягодичной мышцы, поэтому если сгибающая мышца слишком плотная, она может помещать ягодичной мышце работать в полную силу. Т.к. люди в последнее время ведут преимущественно сидячий образ жизни, чрезмерная плотность сгибающей мышцы – явление довольно распространенное.
